Your body clock and shift work
What the circadian system actually does, why it resists night work, and which parts of the problem you can and cannot influence.
Most shift-work advice is downstream of one biological fact, and knowing the fact makes the advice make sense rather than sounding like a list of rules.
What the circadian system is
A master clock in the hypothalamus — the suprachiasmatic nucleus — runs on a cycle of roughly 24 hours and sets the timing of nearly everything else: core temperature, alertness, digestion, hormone release, cell repair.
It is not a preference. It is a physical timing system, and organs across the body run their own clocks synchronised to it.
Light is the main input
The clock is reset daily by light hitting the retina, which is why light exposure is the highest-leverage thing you can manipulate.
Two implications that explain most practical advice:
Morning light after a night shift is the worst possible signal. Bright light at 07:00 tells the clock the day is starting, immediately before you attempt to sleep. This is why sunglasses on the commute home matter so much — it is the single highest-return change most night workers make.
Light at the start of a night shift helps. Bright light early in a night shift supports alertness and shifts the clock in the direction you need.
Why the 03:00 trough exists
Core temperature bottoms out in the early hours, and alertness bottoms out with it. This is a physiological floor, present regardless of how much sleep you have had.
You cannot train it away. What you can do is plan around it: schedule the tasks needing most judgement earlier, expect error rates to rise in that window, and treat the drive home immediately after as the highest-risk part of the shift.
Adaptation is partial at best
The common assumption is that permanent nights lets you fully adapt. The evidence says otherwise: even long-term night workers rarely achieve complete circadian adaptation, because on days off they revert to daytime living, and daylight keeps pulling the clock back.
This has a practical consequence worth knowing. Partial adaptation is not the same as none — permanent night workers do better than rotating ones — but nobody should expect to arrive at a state where nights feel like days. Advice that assumes full adaptation is achievable sets an unreachable bar.
What follows for rotations
Two well-supported principles come straight out of this:
Rotate forward. Days → evenings → nights works with the clock’s natural tendency to drift later. Backward rotation asks it to compress, which is harder.
Rotate slowly. Longer blocks on one shift type allow partial adaptation. Switching every two days means never adapting to anything, which is why fast rotation is the most disliked pattern in most surveys.
If you have any influence over your rotation, those two are worth more than the hour count.
The health question, honestly
Long-term night and rotating shift work is associated with elevated risk for several conditions — metabolic, cardiovascular, and some cancers, which is why the IARC classified shift work involving circadian disruption as a probable carcinogen.
Two things are worth saying about this at once. The associations are real and worth taking seriously. And they are population-level, dose-dependent, and confounded by other things that travel with shift work: worse diet, less exercise, more smoking, lower income.
The practical reading is not fatalism. It is that the modifiable factors — sleep, diet, exercise, not accumulating years of unnecessary night work — are where the leverage is, and that they matter more for shift workers than for people on fixed days.
What you can actually control
In rough order of effect:
- Light timing. Block it going home, get it at the start of nights.
- Sleep consistency within a block, more than total hours.
- Meal timing — eating at 03:00 is metabolically worse than eating before and after.
- The direction and speed of rotation, where you have a say.
- Total years of night work, which is a career decision rather than a daily one.
None of it makes nights equivalent to days. All of it moves the number.
